Exercise is needed to retain muscle. Both HIIT and weight training are effective for this. It doesn't have to be either/or and shouldn't be. To get below 8% you should get a coach that can help you.

The length of time to recover from a workout is the defining characteristic of the categories beginner/intermediate/advanced. The more advanced the trainee, the more complicated the training program. Beginners should keep it simple and repeat workouts frequently.

Military press is done standing at attention, hence it's name. This requires different stabilization requirements than a standing press. The same primary muscles are involved. The difference is in the stability. Seated also requires different core stability. The exercises are largely interchangeable...

Fat loss comes from calories deficit. However, 1 gram glycogen is associated with about 3 grams of water, so glycogen depletion can lead to water loss that comes back quickly when carbs are reintroduced. There's no long term effect.
