Need advice on exercise selection following injuries

Hi all,

I have two main injuries, I almost torn a tendon in my should that happened five years ago. It never fully healed but now, thanks to my doctor who was a shoulder specialist before moving on to general practice, I have a new set of exercises to try and correct it.

The tendon is the one linking the supraspinatus to the cuff. It now restricts my ability to bench press, though decline bench press is fine as for shoulder exercises, lateral and posterior deltoid are fine but shoulder press is a no go.

My second injury is in the knees. Two months ago I started plying ball hockey and badminton (on top of my 3-day workout) and it took about two weeks for me to start having severe pain in bot my knees, especially when going up and down the stairs. Apparently I have developed what's called Ileotibial Band Syndrome. Weak hip abductors seems to be one culprit so I will incorporate exercises to that effect on my leg day.

So what I am looking for is advice on exercises quads and anterior deltoid that I could still do as to not atrophy those muscles while I recover.

You likely need a physiotherapist to guide you. Your injuries are very specific and it's unlikely that anyone here has the expertise to advise you over the internet.
