You have to pace yourself regardless of the distance. Anything over 40m you're not going to be working all out. You will either start out full tilt and slow as you start to fatique or you pace yourself so you can finsh the distance, or time in this case. Pacing yoursef will generally result in a faster time overall and more work accomplished.

running the 40 yard dash full tilt sprint is tough HIIT can be not full sprint and still be effective right?

As said before, yes , it can be very effective. After your 1st sprint, your follows ons won't be as fast, but they're still done full bore. That's why these types of workouts are sho short in duration, say 5-15 mins or so.

I usually know when I'm doing my all out, because I cramp up in my upper abs. And my legs hurt right now. Straight soreness up and down my quads, and walking sucks right now, and this is after two days. I think tomorrows HIIT will be on the bike, for sure.
